Vegan vs omnivore for muscle growth: what actually matters

Studies show no significant difference in muscle mass or strength gains between vegan and omnivore diets when total protein and quality are matched.

The question comes up constantly: can a vegan diet build as much muscle as an omnivore one? Research gives a more settled answer than the debate online would suggest. When total protein intake and quality are matched between groups, studies show no significant difference in muscle mass or strength gains between vegan and omnivore diets. A 12-week controlled trial comparing habitual vegans and omnivores on protein-matched diets found comparable increases in muscle mass and strength between the two groups. The deciding variable isn’t your food philosophy or where your protein comes from. It’s whether you’ve hit your daily protein target and whether that protein contains a useful distribution of amino acids, particularly leucine, the amino acid most directly involved in triggering muscle protein synthesis. On a well-planned omnivore diet, hitting both targets is relatively straightforward. On a plant-based diet, it’s achievable, but requires more deliberate planning, because most plant proteins are lower in leucine and don’t carry a complete amino acid profile on their own.

The protein equation

Muscle is built through a process called muscle protein synthesis. To trigger it effectively, your body needs two things from protein-containing meals: enough total protein across the day, and enough leucine at each sitting.

Leucine acts as a direct signal to the synthesis pathway. Below a certain threshold, the signal doesn’t fire as strongly. Animal proteins, like chicken, eggs, and dairy, are high in leucine and contain a full complement of essential amino acids. That’s why they support muscle growth efficiently on a gram-for-gram basis.

Plant proteins vary considerably. Soy and quinoa are complete proteins with reasonable leucine levels. Most others, like rice, oats, and many legumes, are incomplete on their own and lower in leucine. This doesn’t make them ineffective. It just means you need to be more deliberate about how you combine and quantity them.

Where plant-based diets create real challenges

Three practical barriers make it harder to optimise muscle growth on a plant-based diet compared to a well-structured omnivore one:

  • Hitting total daily protein targets. Many plant foods are calorie-dense relative to their protein content. Reaching adequate protein for muscle building takes deliberate planning.
  • Getting enough leucine per meal. Because plant proteins are typically lower in leucine, you often need more food volume or more careful source selection to hit the threshold that triggers protein synthesis effectively.
  • Maintaining a balanced amino acid profile. Relying on a narrow range of plant protein sources can leave gaps in the essential amino acid profile your muscles need for repair and growth.

None of these barriers makes a vegan diet inferior for muscle building. They make it more demanding to execute well.

Making it work on a plant-based diet

The practical fix is to combine and layer protein sources rather than relying on any single one. Three approaches make the biggest difference:

Combine complementary proteins across the day. Rice and beans together cover each other’s amino acid gaps. Tofu and quinoa is another combination that delivers a fuller profile. You don’t need to eat them in the same meal, but getting a mix consistently across the day matters.

Prioritise leucine-rich plant sources. Soy products (tofu, tempeh, edamame), lentils, and pea protein concentrate sit at the higher end of leucine content among plant options. Building your meals around these, rather than lower-leucine sources like oats or rice protein, gives you a better muscle-building signal per meal.

Use a plant-based protein powder where needed. If whole food sources consistently leave you short of your daily target, a pea or soy-based protein powder is a practical tool, not a shortcut. It makes the numbers work on days when food volume alone doesn’t get you there.

What the diet debate often misses

Whatever your diet, the factors that determine your results don’t change: hitting your daily protein target (spread across meals rather than capped low), training with progressive overload, and getting enough sleep and recovery between sessions. Those three things drive muscle growth. Your food choices either make them easier or harder to achieve.

For most people on a well-planned plant-based diet, the difference in results comes down to whether protein quality and leucine intake are being actively managed, not whether meat is on the plate. Get those two variables right, and both diets can support the same outcomes.

What this looks like when we programme around it

When a client tells us they are vegan or considering it, the conversation is not about whether it will work, it is about what needs more attention to make it work as easily as an omnivore diet would. We look at what they are already eating, where the protein and leucine gaps are likely to show up given their actual meals, and which one or two changes would close most of that gap without asking them to overhaul how they eat.

That is usually a smaller adjustment than people expect, adding a leucine-rich source at a couple of meals, or leaning on a plant protein powder on busier days, rather than a full diet rebuild. The aim is always the same regardless of diet type: get the target hit consistently enough that it stops requiring constant thought.
