Is there a maximum amount of protein per meal?

You've probably heard your body can only use 20 to 30 g of protein per meal. A 2023 study suggests that ceiling sits lower in your head than in your muscles.

You’ve probably heard the rule: your body can only use 20 to 30 grams of protein per meal, and anything extra is wasted. It’s one of the most repeated ideas in fitness nutrition. A 2023 study suggests it might not be true. Researchers gave healthy, active adults either 25 grams or 100 grams of protein after a resistance training session, then tracked the muscle-building response for more than 12 hours. The 100 gram dose produced a bigger, longer-lasting anabolic response than the 25 gram dose, and the researchers found no clear ceiling where extra protein stopped being put to use. In plain terms, a large protein meal isn’t wasted, your body just keeps using it more slowly over a longer window. The old “cap it at 30 grams” rule looks like it was measuring how fast protein gets used, not whether the rest goes to waste.

What the study looked at

Researchers gave healthy, active young adults either 25 grams or 100 grams of high-quality protein after a resistance training session, then tracked their muscle and whole-body response for more than 12 hours.

The question was simple: past a certain point in a single meal, does the body stop putting protein to work for muscle building?

The 100 gram dose produced a bigger and longer-lasting anabolic (muscle-building) response than the 25 gram dose, more muscle protein synthesis, more amino acids put to use, and over a longer window.

Just as importantly, they didn’t find a clear upper limit where extra protein stopped being useful. The muscle kept responding as more protein came in.

What this means for your training

This challenges the old “cap it at 20 to 30 grams” advice. A few takeaways:

  • the per-meal maximum is more flexible than you’ve been told
  • a larger protein serving after training may support your recovery and gains, when you can stomach it
  • more isn’t always better, though, the returns diminish as the dose climbs

What actually matters most

One study doesn’t rewrite everything, and the practical picture hasn’t changed much. The fundamentals still win:

  • Hit your total daily protein first. Around 1.6 to 2.2 g per kilogram of body weight per day is a sensible target if you’re prioritising muscle, whether that protein comes from animal or plant sources.
  • Use bigger doses where they fit naturally, like a post-workout or recovery meal, rather than forcing them.
  • Don’t sacrifice the rest of your plate. Carbohydrates, fats, fibre and digestion all still matter.
  • Eat in a way you can repeat. Consistency over months beats perfect protein timing on any single day.

The real limit isn’t 30 grams

You probably don’t need to ration protein into rigid 30 gram portions or worry about wasting a bigger serve. Get your total daily protein right, lean into larger doses around training when it suits you, and keep the rest of your nutrition balanced. If building muscle is the actual goal, total daily protein and consistency still matter more than how you split it across meals.
