Heel-elevated squats for long femurs and a short torso

If you can't hit depth without folding forward, your build might be the reason, not your effort. A small heel lift can help you squat deeper and stay upright.

What best describes where you are at?

If squatting always feels like a fight, your chest tipping forward, your hips shooting back, your depth never quite there, it might not be a lack of effort or a mobility failing. It could simply be how you’re built.

Lifters with long femurs (your thigh bone) and a shorter torso sit at a mechanical disadvantage in the squat. The good news: one small change, elevating your heels, can make the whole movement feel more natural. The mechanism comes down to moment arms, the distance between your hip joint and the bar path. Long femurs and a short torso both lengthen that distance, forcing your hips further back and your chest further forward to keep the bar balanced over your mid-foot. Raising your heels a few centimetres shortens that hip moment arm and lets your knees travel further forward, so you can sit deeper with a more upright chest, using the exact same lift, just with leverages that suit your proportions instead of fighting them.

Why the squat feels harder for some people

Squatting comes down to managing moment arms, the distance between a joint and the line of force running straight down through the bar. The longer that distance, the harder the muscles around that joint have to work, and the more your body shifts to keep the bar balanced over your mid-foot.

Long femurs create a bigger hip moment arm. To stay balanced, your hips travel further back and your chest leans further forward. A short torso adds even more forward lean. The result is a very hip-dominant squat: lots of forward lean, hips shooting back, and a real struggle to reach depth without your lower back rounding at the bottom, sometimes called butt wink.

For example: two people can train equally hard and one still looks like they’re squatting uphill, simply because their femurs are longer.

What elevating your heels actually does

Raising your heels, with a small wedge or a pair of plates, changes the geometry of the movement. It:

  • increases ankle plantar flexion, so your toes point down slightly
  • allows your knees to travel further forward
  • shortens the hip moment arm, so your hips don’t have to sit as far back
  • lets you keep a more upright torso

Put together, that usually means it’s easier to reach depth, there’s less forward lean to ease the load on your lower back, and your quads do more of the work. It’s the same squat, with leverages that suit your build, and the same logic that decides how you should split your training between cardio and resistance work: fit the method to your body, not the other way around.

Who it tends to help

Heel elevation is worth trying if you have:

  • long femurs relative to your shins (tibias)
  • a shorter torso
  • limited ankle mobility
  • trouble keeping your chest up or hitting depth without your lower back rounding

When to use it

Reach for heel elevation on squatting movements where you want a more upright, quad-biased position. It’s a tool, not a rule. Plenty of lifters squat well flat-footed, and a flatter stance can be the better choice when you want more hip and posterior-chain involvement.

For example: you might elevate your heels for a quad-focused front squat, then drop back to flat shoes for a hip-driven low-bar squat.

How to set it up

  1. Start small

    A 1 to 2 cm wedge or a couple of weight plates under your heels is plenty to start. Don’t chase extreme elevation, a little goes a long way.

  2. Keep training your mobility alongside it

    Heel elevation complements your ankle mobility and technique work, it doesn’t replace it. Keep doing both.

  3. Pick a setup that feels stable

    A pair of weightlifting shoes with a raised heel does the same job if you want a permanent setup, rather than wedges or plates every session.

What to do with this

Your squat struggles might be about leverages, not willpower, the same distinction that separates perceived effort from true failure on any lift. If you’ve got long femurs, a short torso, or stiff ankles, a small heel lift can help you sit deeper, stay upright, and feel stronger in the right places. Start small, keep building your mobility alongside it, and choose what feels best for the body you’re working with. A coach who can watch your set-up will spot which adjustment actually fits your build faster than trial and error will.
