Cardio vs resistance training: what each does best

Cardio and resistance training each have a different job. Knowing which to prioritise for your goal makes your training far more effective.

Cardio and resistance training serve different purposes, and knowing which to prioritise depends on your goal. Cardio, walking, jogging, cycling, rowing, elevates your heart rate over a sustained period, burning calories during the session and delivering strong benefits for cardiovascular health, mood, sleep quality, and chronic disease risk. Resistance training, weights, machines, or bodyweight, challenges your muscles to adapt, building and maintaining muscle mass, raising your resting metabolic rate, strengthening bones and joints, and driving long-term fat loss through improved body composition. Cardio burns more calories in the moment; resistance training builds muscle that burns more calories around the clock. For fat loss and body recomposition, resistance training should be the priority because it preserves the muscle that makes fat loss sustainable, with cardio added to support the calorie deficit. For endurance goals, the emphasis flips. For general health, both belong in the same week. In practice, you rarely have to pick one, combining the two consistently produces the best long-term results.

What each type of training actually does

Both modalities have real, well-established benefits. They just don’t overlap as much as people assume.

The distinction that matters most for body composition is the metabolic one. Resistance training raises your resting metabolic rate by adding muscle tissue, which keeps calorie burn higher even when you’re not exercising. A review of strength training research found measurable increases in resting metabolic rate alongside gains in lean mass over a standard training block, reinforcing why muscle, not just calories burned in the session, is the metabolic asset that matters most.* Cardio burns calories while you’re doing it, but that effect largely ends when the session does.

Is cardio or resistance training better for fat loss?

A common assumption is that cardio is the fat-loss tool and resistance training is for building muscle. The evidence points to a more useful framing.

Cardio burns more total calories during a session, making it effective at creating the deficit that fat loss requires. But it doesn’t build or preserve much muscle, and muscle mass is what keeps your metabolic rate up as you lose weight. Lose muscle alongside fat, and your maintenance calorie needs drop, making the deficit harder to sustain over time.

Resistance training builds the muscle that protects your metabolic rate. It also directly improves body composition, the ratio of muscle to fat, in a way cardio alone doesn’t, which is also why training close to true failure matters more than volume alone. Used together, cardio drives the deficit and resistance training preserves the muscle that makes the result last.

Prioritising based on your goal

The balance between the two comes down to what you’re actually working toward:

  • Fat loss and body recomposition: prioritise resistance training to preserve muscle and drive composition change. Add cardio to increase your calorie deficit and support heart health.
  • Endurance and aerobic fitness: cardio takes the lead, with two to three resistance sessions per week to maintain strength and protect joints over the long term.
  • General health and longevity: mix both regularly. Movement variety supports cardiovascular health, metabolic health, bone density, and mental well-being in ways neither modality achieves on its own.

Most people focused on looking and feeling better are in the first category, and they often underweight resistance training in favour of more cardio, which works against them over time. If squat depth or set-up feels awkward regardless of effort, it’s also worth checking whether your build, not your training, is the actual issue. If building visible muscle is the actual priority, a structured muscle building program makes that progression deliberate rather than incidental.

Neither does the job alone. Cardio burns more calories during the session itself, which helps create the deficit fat loss requires, but it does little to preserve muscle. Resistance training builds and protects the muscle that keeps your resting metabolic rate up as you lose weight, which is what makes the deficit sustainable over months rather than weeks. For most people chasing fat loss or body recomposition, resistance training should be the priority, with cardio layered in to widen the deficit.

You can lose weight with cardio alone if you're in a calorie deficit, but a meaningful share of what you lose is likely to be muscle, not just fat, especially if protein intake is also low. Losing muscle alongside fat lowers your maintenance calorie needs, which makes the deficit harder to sustain and easier to regain from afterward. Adding resistance training, even two sessions a week, meaningfully changes that outcome by protecting the muscle you already have.

Enough to support cardiovascular health and recovery, which for most people is two to three moderate sessions a week, without so much that it interferes with recovery from your lifting sessions. Excessive high-volume cardio on top of a serious resistance training program can blunt muscle growth by adding to your overall recovery demand. The goal isn't zero cardio, it's cardio that supports your training rather than competing with it.

It's real but modest per session, the bigger effect comes from the muscle mass you build and maintain over time. Muscle tissue has a higher resting energy cost than fat tissue, so more muscle means a higher resting metabolic rate around the clock, not just during your workout. It's not a dramatic day-to-day swing, but compounded over months of consistent training, it meaningfully changes how much you can eat while maintaining your physique.

For most fat loss and body recomposition goals, yes, prioritise resistance training with those three sessions and fit cardio in as extra movement outside the gym, like walking, if you want to add it. If general health and cardiovascular fitness matter more to you than aesthetics right now, splitting the three between resistance and cardio is reasonable. The right split comes down to which outcome you're actually optimising for.
